Zone 2 and VO₂ max training
The largest single input to VO₂ max, which is in turn the strongest modifiable predictor of all-cause mortality on this whole protocol.
What it is
Zone 2 is the highest intensity you can hold while lactate stays roughly flat, around 1.5 to 2.0 mmol/L. Held there, the adaptation is mitochondrial density and capillary supply in slow-twitch fibre — the ceiling that harder intervals then reach for.
It is deliberately boring. The value is in accumulated hours, and it costs almost nothing in recovery, which is why it sits underneath everything else rather than competing with it.
Benefits
- Across 122,007 patients followed for a median of 8.4 years, higher cardiorespiratory fitness tracked with lower all-cause mortality, and the benefit did not plateau at the top of the range. (Mandsager et al., 2018)
- Pooled across 33 cohorts, each 1-MET increment in fitness corresponded to roughly 13% lower all-cause mortality and 15% fewer cardiovascular events. (Kodama et al., 2009)
- Adding one interval session on top of an aerobic base raised VO₂ max substantially more than matched-calorie moderate training alone. (Wisløff et al., 2007)
Risks and limits
- Orthopaedic overuse if weekly volume rises faster than about 10% a week. At this dose there is little else.
- The real cost is time: four sessions is about three and a half hours a week, indefinitely.
- Heat and altitude raise heart rate for the same effort. When you change climate, hold the zone by pace or power for the first ten days.
Recommended protocol
- Dose
- 180–240 minutes per week in zone 2, plus one interval session of 4 × 4 minutes at 90–95% of maximum
- Frequency
- Four zone 2 sessions and one interval session per week
- Timing
- Any time of day. Six hours clear of resistance sessions where the schedule allows
- Method
- Cycling, rowing or incline walking at 60–70% of maximum heart rate. Nasal breathing sustainable, full sentences possible
- Duration
- Indefinite. This is a floor you hold, not a block you finish
- Avoid
- Raising weekly volume more than about 10% a week. Judging the zone by heart rate alone for the first ten days after a change of climate
